Meet Guest Programmer – Michele Letendre: Dec. 4-17, 2023.

7 rounds for time:
7 deadlifts
7 hang power cleans
7 front squats
Rest 1:00 between rounds.

Goal: 10-12 minutes.

Jan Kozak, our newest addition to the team at Deka Comp, gave us this one. Kozak has a love for barbell cycling and here are some of his notes:

Pulling, cleaning, squatting — all the barbell fun in one good, clean rodeo. Athletes should attempt to go unbroken on the bar throughout, but it’s likely many will break the reps up late in the workout.

Fast in this triplet means efficient. You can’t rush this load if you struggle to have control over the basic elements of each movement: Bar path, upper-back engagement, and for the cleans, proper turnover mechanics. To set yourself up for success, move cleanly on the deadlifts (pun intended), be snappy when receiving the bar in the cleans, and keep your weight in your heels on the front squats.

Intermediate option:
7 rounds for time:

7 hang power cleans
7 front squats

Intermediate athletes should focus on moving through the hang power cleans as efficiently as possible.

Beginner option:
7 rounds for time:
7 deadlifts
7 hang power cleans
7 front squats

♀ 45 lb
♂ 65 lb

Beginners should focus on the setup position in the deadlift. Rather than aiming for unbroken reps, take strategic breaks to reset. A strategy could be to drop the bar on the sixth deadlift, then perform the last rep with the plan to go straight into the hang power cleans. Focus on a big jump and shrug in the hang power cleans — break around reps 4 or 5 if needed. Go for unbroken front squats if possible.

Deadlift were light. HangCleans started to wear out grip around round 4,5. Did first 2 rounds unbroken, then Paused after 6th DeadLift, easy-mid unbroken HangCleans, then struggle to hang onto front squats. Broke up Squats into 2 pause 5. Grip needed more rest, forearms felt strained. Back and grip most fatigued, mentally struggled to hang onto front squats. Good barbell cycling session.

As rx'd, 15:23.


Very spicy.  Each round, I did the classic 6 deads, then take a quick breather, then last deadlift into HPCs.  Unbroken HPCs and front squats through first 3 or 4 rounds.  Then broke the HPCs into 2 sets, and more in the final round.  Started breaking front squats in round 5, I think.  Last round had to break multiple times – even failed a squat.  Was at redline.  The 1 minute rest was great at the beginning, but felt like 10 seconds by the end.

I decided to keep the Rx DL weight and set up a second BB for the rest - keep intensity with those DLs and go very conservative on HPC and FS in order to not aggravate the elbows. In execution I totally glossed over the 1:00 programmed rests. May or may not have incurred a slower overall time because of that - even at the lower weight grip, legs, midline and lungs were feeling it in the later rounds.

There is definitely a grip component here, so what you experienced is largely expected. Even the FS demands hands wrapped around the bar to some degree, so there is not much rest for the flexors of the forearms with this one!

Champions Club Scaling Notes

For any college football fans out there, I just stumbled on this article (w/f safe) about the history of College GameDay. I'm a crazy slow reader, so this thing took me a long time to get through, but I think there are a lot of parallels,, being something that started organically and grew to have a very passionate following. Also illustrates the importance of having continuity, leadership, respect for tradition, and pursuit of excellende.


MAIN DECISION

Workout themes are well-covered in these notes, so I think Main Decision would be better served here, and I'd say the main decision/question you want to ask yourself here is how important in barbell cycling to you or the athletes you coach. 7 reps at a time is not a lot, and these are three movements that I think would probably look ugly or cause confusion (or both) if done in this workout format in a high school weight room. So, again, how important is going from one barbell movement to the next? If it is up there in importance, then it might be good to add reps, add time, or slow down; if not, then subbing in other movements to keep speed could be a good option.


SHORT MEDIUM LONG


LIGHT


MEDIUM x (I say medium weight because these are competition people and 155 is probably medium for them. But I could be wrong on this)

HEAVY


STAMINA SCALE

49 reps in a row of everything. One movement at a time, pick a weight that you can go unbroken. Rest as needed between.


SPEED SCALE

Globo Wod: DT's little cousin. For those of you doing this with iron plates select your weight such that you can do a round unbroken fresh. Dumbbells sub 40/60 lbs dumbbells. Hotel gym (50lb max dumbbells) men up the reps to 10 for each movement.
