Every minute on the minute for 40 minutes, alternating:

Odd minutes: 20 step-ups
Even minutes: 5 x 50-foot recovery shuttle runs

If you've got a rucksack, wear it for the step-ups. One shuttle run is 25 feet down and 25 feet back and should be unweighted.

Scaling:
Since CHAD1000X has been announced as an event at the CrossFit Games, why not give some version of it a shot? This EMOM version resembles a training session competitors could use to prepare for a high-rep workout. We’re looking at a total of 20 minutes of step-ups broken up into sets of 20 to help reduce the strain on the legs.

This workout is simple; we want to target unilateral strength endurance. When workouts are this simple and for this long, there’s a mental component. The ability to stay focused and present is an important factor in endurance challenges. Having the alternate minute be a recovery minute can help us get some relief, but also helps us manage mental fatigue.

During the workout, focus on getting the work done in that 1 minute. Remember, you’ll have the next minute to reset and refocus.

GOALS: Unilateral strength endurance + concentration

TARGETS:
ADVANCED: Completing Rx’d reps in 50-60 seconds
BEGINNER: Consistent leg extension on both sides

Intermediate option:
Every minute on the minute for 40 minutes, alternating:

Odd minutes: 20 step-ups
Even minutes: 5 x 50-foot recovery shuttle runs

Beginner option:

Even minutes: 40-second recovery walk

♂ 20-inch box and unweighted

Coaching cues:
The rucksack increases demand on the trunk when performing step-ups, which may lead to the torso staying forward of the hips when on top of the box. Resist this tendency and hit full hip extension at the top of each rep to fully reap the benefits.

Homer : And "if"? Principal Skinner : A conjunction meaning "in the event that" or "on condition of". Therefore, no ruck sack also considered Rx'd?

Roughly .30 for the work completion giving .30 "rest". Shuttle "runs" turned to shuttle jogs about 1/2 way in..

16-inch box, 15-lb ruck


Step-ups took about 31 seconds each time, and shuttles took about 38 seconds. At this scale, the "recovery" runs were the harder part. Probably should have went up to the next available box (24 inches) and done fewer shuttles.

Started Rx’d and held on to Rx for 24 rds. Scaled to 16 steps per odd rd to finish. Kept weight and shuttles same throughout.


368 ruck’d step ups and 5000 ft of shuttles completed.

Each round around 45-50seconds for step ups, about 30-35 seconds for shuttle runs. 25lb backpack. Best I could do was a 19” bench, Kootenai CG in Coeur d’Alene.

Did 240726, results there.

Did some unweighted box step-ups (20”) in between sets of shoulder press just to get some of today’s work in. Felt fortunate to just get in what I did for 240726 - pretty sore from bulletproof yesterday.

I didn’t have a ruck sack so I just held a dumbbell behind my neck. I wasn’t able to complete all the step-ups every round so I just kept moving until the timer went off. Highest number was 20 lowest was 16. I did not touch my hand on the ground during the shuttle runs.

Globo wod: for the step ups, if a ruck isn't available use a hiking backpack or weighted vest. If a box isn't available use a bench or other appropriately high platform (park bench, picnic table seat, those aerobic step things; 8 risers each side+top=20 inches, ect). Shuttle sprints sub erg of choice for 45 seconds per EMOM (row, bike,ski, treadmill).
