22:59 with 21 reps of 50lb. DB muscle cleans on the road. No barbell. Runs had 2 turnarounds and 2 hills each. Did this fasted again with no caffeine. Felt too out of breath! Too much alcohol not enough food yesterday.

This looks like a fun and challenging workout. I dig the mix of running, moderate loaded lifting, and gymnastics....good stuff! Here are some thoughts on scaling this one:


Run: I will have nearly all of my athletes perform the run as prescribed. I will reduce the distance or modify the movement to another monostructural exercise, on an individual basis, if needed.


Power Cleans: I consider the prescribed load to be moderate and should allow for consistent singles to be performed with a few touch-and-go reps sprinkled in. I will scale loads accordingly for my athletes and potentially reduce reps when needed. A general time goal, I will give my athletes, is that no round of power cleans should last longer than 2:00. I will also check in with my athletes to see how they are feeling from the deadlifts that were performed yesterday. If they express lower back soreness/stiffness I may reduce reps loads/reps further and/or have them perform a hang power clean.


Strict Push-ups- I consider the volume of this movement to be high and very difficult when arranged in this fashion. I consider a strict push-up to entail little to no movement of the midline with the body moving as a unit. For athletes that can perform push-ups, but the volume is too high for them to maintain range of motion and consistency, I will have them reduce the reps each round based on their individual capabilities or cap a round of push-ups at 3:00. For athletes that cannot compete push-ups, I will provide a different movement modification from the last push-up workout. For today, I will have my athletes perform push-ups from the knees or incline push-ups. Beyond modifying the movement, I will reduce the reps per round as needed.

INTENDED STIMULUS

Learning day! This is very similar to yesterday--and that's on purpose. Focus on comparing the two to learn and use it to your advantage. Let start with the barbell movements: yesterday deadlift, today clean. The difference in the prescribed weights are balanced by the distance traveled by the bar. This means that you will be doing a very similar amount of total work for the cleans that you did for deads yesterday. However two fundamental things change. First your set up position for the cleans is lower and involves more front legs. Second, the hip extension is slow and controlled and driven forward in the deads, vs the violent and upwards hip extension of the cleans. How differently these two movements hit you will tell you a lot about your fitness in these aspects. Pay attention to that. For the gymnastics, the scenario is the same; the range of motion for both movements is the same: from full extension of the arms to full flexion. On the pull-ups your arms were moving all your body weight. In the push-ups the weight is distributed onto the feet. That's why there are twice as many reps of push-ups as there were pull-ups yesterday. This means the amount of total work on both movements is again very similar. And in this case, the push-ups are the controlled movement, whereas the pull-ups were the power movement. Isn't this symmetry fucking dope?

So you see why your task today is to try to mirror your scaling from yesterday. Don't worry about going unbroken today, just mirror the scaling based on the considerations above. The questions are: will it give you the same metabolic stimulus? Will your time be very similar? If you pushed the runs yesterday will you be able to push them today? Learn my woman, learn.

Athletes that didn't do the workout yesterday should do it, and then should do this one tomorrow.

Globo Scale- if you have a barbell and bumper plates go as Rxed. If you are working with iron plates or without bumpers bring it down with control and scale as needed to do so, or sub hang power cleans and deadlifts. If you do not have a barbell today, then sub 20 dumbbell power cleans 50/35lbs. Pushups as Rxed. If you can't run sub 500m row or 27 cal assault bike. If on a treadmill use a slight incline.

Champions Club Scaling Notes


RANT:

Not quite Just a Workout, but not far off. Only reason I’d say it’s not is because there are a crap-ton of push-ups. A really really fit person would not be able to do these straight through — especially because of the “strict” standard. Maybe put a time cap on that thing. Also, while we’re at it, practice good squatting mechanics on the power clean landing, don’t be lazy and do a muscle clean.


I SHOULD TRY THIS RX’D IF: I can do 40 pretty strict push-ups in a row.


ORGANIC SCALES:

Strength — as is, just stick the landing on the clean and hold for a few seconds

Stamina — honestly, as is

Endurance — switch reps: 15 slow push-ups and 40 barbell cleans

Flexibility — SLIPS, you say?


NEUROLOGICAL SCALES:

Coordination — connecting reps on the cleans without moving your feet would be a good challenge, and pay extra attention to your midline on push-ups

Accuracy — same number of sets for push-ups each round

Agility — take away the strict part of the push-ups and do them Cindy or Murph-style

Balance — do SLIPS before workout to get some handstand practice in, then translate that to the fall in running


GROUP VERSION: as is, just put a time cap on the push-ups. Maybe 3 minutes.


WARMUP:

Running jump rope — running prep

Box jump — clean landing prep

Kb swing — core to extremity prep

Pull-up — spend some time hanging from stuff

Hollow rock — midline position while moving


GENERAL FEAR LEVEL (1=REST DAY, 10=PR-DRIVEN FGB): 7
